LADY TITANS QUALIFY FOR STATE!!!
The Lady Titans had an outstanding race at the Region One Championships last Wednesday and the result was a trip to the State Championships. They finished with 86 points to place 4th as a TEAM. Davis (26 points), Fremont (62) and Weber (74) finished in the top three spots. Viewmont (127) secured the final spot for State in 5th place. While 1st place was out of reach, 2nd place was not too far off. Region One is easily the toughest region in the state for girls’ Cross Country. To place so high is a great achievement.

Individually, Abby Rich had an outstanding race placing 8th in the tough field. She ran 19:27 over the 3.0 mile course. As usual, she and the Williams sisters helped each other over the first half of the race, then Abby pulled away. Hannah (12th, 20:00) and McKayla (14th, 20:08) ran great races to finish just out of the top-ten. Kiana Tebbs had her best race of the year running 21:26 to place 23rd. Hilary Russell completed the five scoring athletes as she ran 22:11 to finish in the 29th spot. Alexia Wilcox (22:46) ran strong to place 34th. Aubrey Eddy, usually our #4 runner, battled a pulled muscle and finished in 36th place running 23:02. Hopefully, we can get it healed by State and get her back in the lead group.

Sasha Russell was our top finisher in the Girls J.V. race as she finished 30th in 25:59.

While the boys finished 8th in the region field, the bright spot was that there were some great efforts and improvements from top to bottom. Austin Costley was our top finisher as he placed 26th in 17:26. Jake Rossmango also broke 18:00 as he ran 17:55 to finish 36th. Preston Williams (46th, 18:57), Weston Atkins (47th, 19:09) and Tyler Siddoway (49th, 19:19) were the other scorers. Jantzen Deppe (52nd, 19:40) and Anthony Winegar (54th, 20:27) completed the varsity scoring.

In the J.V. race, Kyle Kelly ran strong to finish 33rd in 21:26. Steve Wilcox ran his first race in over a month to place 34th in 21:44. Tyler Kutterer had his best race to finish 35th in 22:19.

STATE CHAMPIONSHIPS
The State Championships is a great event. 10 State TEAM titles are up for grabs at Sugarhouse Park. The races start at 11:30 am, with races starting every half hour. The Lady Titans will run at 3:30. The top ten individuals receive medals and All-State recognition.

Lady Titan Outlook: The top 17 - 5A teams will be running for the title. Finishing in the top ten would be a great accomplishment- one that is within reach with a great race. Getting there is an outstanding accomplishment for the first year of our program. A top ten finish would be icing on the cake.

ATHLETES OF THE WEEK
Hilary Russell and Weston Atkins were selected as the Athletes of the Week. Both had very good races at Region and have shown great improvement since the season began.

OPEN REGION MEET @ FREMONT
Seven of the eight schools from Region One competed at this meet held at Barnes Park in Kaysville. The girls finished 3rd while the boys were 7th. Abby Rich had a very good race finishing 7th in 20:02 over the 3-mile course. Hannah Williams (9th, 20:09) and McKayla Williams (12th, 20:33) were close behind. Aubrey Eddy ran very well on a sore quad to finish 24th in 22:01. Kiana Tebbs (27th, 22:10), Hilary Russell (31st, 22:44) and Alexia Wilcox (39th, 23:38) rounded out the varsity scoring.
Jake Rossmango ran 18:24 to finish as our top placer in the boys race. Preston Williams (18:50), Weston Atkins (18:51), Jantzen Deppe (19:20) and Tyler Siddoway (19:21) rounded out the scoring for the Titan boys. Complete results can be found at: www.syracusetrack.blogspot.com.

ATHLETES OF THE WEEK
Chosen as Athletes of the Week were Alexia Wilcox and Kyle Kelly. Alexia is improving every week- and can become a very good distance runner with year-round training and a firm commitment to improvement. Kyle never misses a workout and keeps working hard every day. This will pay off in great results. Maybe not immediately, but in the near future.

REGION CHAMPIONSHIPS
The Region Championships will be held at Layton Commons Park Wednesday. The race schedule is as follows:
4:00- Girls Junior Varsity
4:30- Boys Junior Varsity
5:00- Girls Varsity
5:30- Boys Varsity
To qualify for State, we need to finish in the top five TEAMS. If the girls run as well as they have been recently, they stand a great chance of making it to State. The boys will have to have their best effort of the year to qualify. Getting either or both of the TEAMS to State would be a great accomplishment for our first-year school.

CONGRATS
To Bob Williams (Preston’s father). He ran 4:04:05 at the St. George Marathon. Great performance!!! Just finishing a marathon is a great accomplishment.

EDITORIAL COMMENT
As we approach the last couple weeks of the formal Cross Country season, I would like to thank everyone who has supported the efforts to establish a quality program at Syracuse. It has been rewarding to see so many people with no Cross Country background get involved and realize the benefits of a great sport. I hope you will continue to support our efforts to make this one of the top programs in Utah.

OPEN REGION MEET @ DAVIS
Six of the eight schools from Region One competed at this meet held at Barnes Park in Kaysville. The girls finished 3rd while the boys were 6th. As usual, Abby Rich, Hannah Williams and McKayla Williams were our top three finishers in 14th, 16th and 17th places. The boys were led by Austin Costley (25th), Jake Rossmango (36th), and Weston Atkins (64th). This race was used mostly as a workout and tuneup for the Orem meet. Complete results can be found at:

OREM INVITATIONAL
The Girls’ Varsity race featured 32 of the top TEAMS from Utah and Wyoming. The Lady Titans did a great job in finishing 17th overall and 9th among the Utah 5A schools. This was the best overall race of the year for the girls as six of the seven runners had their best mile-average time. Abby Rich was our top finisher covering the 5,000 meter course in 20:34. This was good enough for 52nd place overall. Hannah Williams (60th, 20:45) and McKayla Williams (73rd, 21:07) were close behind. Kiana Tebbs continued her improvement running 22:25 to finish 135th. This was a 40-second PR. Hilary Russell also had a great race finishing 142nd in 22:34. This was her first 5k and was 2 ½ minutes faster than her Wasatch Rendezvous race over 3.0 miles. Aubrey Eddy’s 22:46 was close to a PR. Alexia Wilcox ran her best race of the year finishing in 23.21, a PR by over a minute.
Because of the inexperience of the boys, we decided to run all of them in the Junior Varsity race. They ran very well finishing 15th in the 29-TEAM field. Over 400 runners competed in the J.V. portion of the meet. Nine of the 13 runners had their best mile average of the year. Austin Costley again led the Titans finishing 24th in 18:24. Jake Rossmango continued his rapid improvement as he finished 44th in 18:44. Freshmen Preston Williams (113th, 19:35) and Weston Atkins (174th, 20:09) were our next two placers. In a pleasant surprise, Tyler Siddoway ran 20:30 in his first race ever to finish 199th. Michael Wade (236th, 21:03) and Nick Hilton (258th, 21:25) rounded out the top seven. Kyle Kelly and Clayton Bergloff had 5k PR’s of over one-minute.

ATHLETES OF THE WEEK
Chosen as Athletes of the Week were Kiana Tebbs and Jake Rossmango. Both sophomores continue to improve every week and are going to be keys to our chances of qualifying for State. They are doing a great job in workouts and the meets.

SCHEDULE THIS WEEK:
Wednesday, we will run at Fremont High. The school is located at 1900 north, 4700 west in Plain City. Most of the schools in the region will be running. The girls will run at 3:45, the boys at 4:15. Saturday, we will workout at Layton City Park at 8:00 am. It is very important that everyone make it to this workout as we will fine tune things while running the Region Championship course.

REGION CHAMPIONSHIPS
The goal all year has been to put ourselves in position to qualify for the State Championships. To get there, we need to finish in the top five at the Region Championships. The girls have a very good shot, while the boys will have to run their best race of the year to make it to State. Fortunately, almost everyone is running the best they have all year and we are also getting over some injuries that should make us very competitive. It would be great to have both TEAMS make it to State in the first year of the schools’ existence.

XC Update- September 24th

Titan XC Update September 24, 2007

WAHSATCH RENDEZVOUS
The Wahsatch Rendezvous was a tough race for most of the Titans. While the times were not what most expected for the 3.0 mile race, the efforts were there. A record was probably set for the most athletes from one team throwing up during a race.

Hannah and McKayla Williams had the fastest times for the girls running 21:32. Abby Rich battled stomach cramps to finish in 21:48. Kiana Tebbs (23:02), Aubrey Eddy (23:39) and Alexia Wilcox (23:43) ran very well, as did Hilary Russell, who ran 25:01 in her first race ever.

Austin Costley’s 18:25 was the fastest time for the boys. Jake Rossmango continued his rapid improvement finishing in 18:42. Preston Williams (20:30), Weston Atkins (20:51), Brody Mountisne (21:45), and Bryce Wendt (21:50) were the next fastest finishers. Nick Hilton (22:32), Willis Ellsworth (22:38), and Kyle Kelly (23:02) were close behind.

This meet format is far different than others we run. It was good to shake things up and put some runners on their own. As a TEAM, we are all still in the learning stages of building this program. We just need to keep working hard.

ATHLETES OF THE WEEK
Chosen as Athletes of the Week were Aubrey Eddy and Clayton Bergloff. Main reason? They are both doing everything to become the best runners possible as well as doing everything to help the TEAM become better. It’s rewarding to coach athletes like Aubrey and Clayton.

SCHEDULE THIS WEEK:
Wednesday, we will run at Barnes Park in Kaysville. The park is located at 200 north and 900 west in Kaysville. Most of the teams in the region will be running. The girls will run at 3:45, the boys at 4:15. Saturday, we will compete in the Orem Invitational to be held at UVSC. Races begin at 9:00 am. There is a chance that we may switch and go to an invitational at Juan Diego. I’ll let the TEAM make the decision.

FOOTLOCKER TRIP
Remember to get the information concerning the proposed Foot Locker meet to your parents. If we are going to go, I need to start making preparations right away.

INTRASQUAD MEET
Good job by those who ran our intrasquad meet Saturday. Several PR’s were set. Jake Rossmango ran 19:24 over the 5000 meter course to win the race. That is 1:41 faster than he ran at BYU over the same distance- great improvement. Preston Williams was close behind finishing in 19:42, 41 seconds faster than BYU.
For the girls, Abby Rich ran 1:12 faster than BYU finishing in 20:35. Hannah Williams was right with her running 20:36. Aubrey Eddy clipped 17 seconds off her BYU time to finish in 22:41. Man, I love to see the times drop. Great job to all who ran.

HOMECOMING PARADE
Fun times at the parade. It was fun running and letting people know who we are. I had many comment that it was great that we supported the parade and were, to some, the highlight of the event.

ATHLETES OF THE WEEK
Chosen as Athletes of the Week were Abby Rich and Preston Williams. Both have been working hard since last May and are really coming on strong at the right time of the seasib. They also had big PR’s for 5k’s at the Intrasquad meet.

SCHEDULE THIS WEEK:
I’ve decided to skip the Weber meet Wednesday. It’s a course that isn’t conducive to our training goals. I think we can really use more training than racing this week. We will run Saturday at the Wahsatch Rendevous. This is a fun, different type of race. It really brings out the importance of the TEAM, not just the individual.
The Invitational is held at the Cottonwood Complex located at 4500 south 1300 east in Salt Lake City. The races begin at 9:00 am. The bus will leave Syracuse High at 6:30 am.

GOALS
I hope all of you have the goal of qualifying as a TEAM for the State Championships. To get there, we need to finish in the top five TEAMS at the Region One Championships October 10th. Let’s make the commitment, work hard, and enjoy the results.

IMPORTANCE OF THE TEAM
In the "day", pulling contests were a big part of county fairs, etc. They consisted of a TEAM of two horses pulling heavy weights over a certain distance. Weights were added until the TEAM could not pull it the designated distance. Earl Rees had a TEAM that always seemed to win. Together, they could pull up to 9000 lbs the designated distance and usually win the contest. Someone decided to see how much each of the two horses could pull individually. One of the horses could pull 3500 lbs, the other 4000 over the designated distance. Individually, they totaled 7500 lbs. Combined, they pulled 9000 lbs the same distance. Any questions about the strength of the TEAM? Work hard, help each and every member of the TEAM reach their potential.

None of us is as strong as all of us.

Titan XC Update September 10, 2007

DAVIS CLIPPER INVITATIONAL
Titans continued to show improvement at the Davis Clipper Invitational held Wednesday at Layton Commons Park. The girls finished 3rd, just two points out of 2nd, while the boys were 7th. Hannah Williams continued her impressive improvement as she finished 11th running 18:57. Abby Rich was right behind in 12th in 19:01. McKayla Williams also finished in the top-20 placing 19th with a time of 19:37. Aubrey Eddy (24th, 20:11) and Kiana Tebbs (44th, 21:24) completed the scoring for the Lady Titans. The course was 2.75 miles long.

In the boys race, Austin Costly was the top finisher as his 16:40 time put him in 27th place. Preston Williams (36th, 17:22), Weston Atkins (43rd, 18:12), Steven Wilcox (52nd, 19:52) and Willis Ellsworth (53rd, 20:31) rounded out the scoring for the varsity.

BYU INVITATIONAL
The Titans got their first real taste of "big time" competition Saturday at the BYU Invitational. Over 35 schools from Utah, Idaho and Montana competed. The Lady Titans finished 25th in the TEAM race. With 215 individual competitors in the race, Hannah Williams again was our top finishier placing 84th in 21:19. McKayla Williams (101st, 21:33), Abby Rich (113th, 21:47), Aubrey Eddy (163rd, 22:58) and Kiana Tebbs (165th, 23:03) rounded out the scoring. Alexia Wilcox ran 24:37 to place 195th.

The boys ran in the age-group divisions for this meet. Austin Costley had a great race running 17:40 to finish 2nd in the Freshman/Sophomore race. Preston Williams (69th, 20:07), Jake Rossmango (103rd, 21:05), Steven Wilcox (115th, 21:28) and Bryce Wendt (130th, 22:13) were the next top finishers for the Titans. The course for both boys and girls was 5000 meters long.

REPORT CARD
Early report card on the season: We cannot judge what is happening in Titan Cross Country by individual and TEAM places. There are several great things going on that don’t show up in the results. There is improvement each week in many areas. Most of you are learning more of what it takes to be successful. Without really seeing it, you are learning life skills that will help you become a success in all phases of your lives. And, you appear to be having some fun. Keep working hard, pulling together, and the winning will eventually take care of itself.

PARENT/ATHLETE NIGHT
Thanks to all athletes and parents who attended the meeting. It was great to hear someone the caliber of Coach Pilkington share his ideas on what it takes to be a success.

SCHEDULE THIS WEEK:
Plans have changed: Because of so many conflicts surrounding Homecoming, we will not go to the Murray Invitational Friday or Provo Invitational Saturday. We will work hard all week then have an Open/Intrasquad Meet Saturday morning at 9:00 am. Anyone can run this race- parents, siblings, friends, etc. I will let you know later where we will run- probably either at the school or Jensen Park.

Titan XC Update - September 2, 2007

Pre-Region Cross Country Meet
Titan Cross Country is officially off and running. Pre-Region was the first "real" cross country meet run by a TEAM from Syracuse High School. Only two of the 13 athletes to compete had previously run a cross country race. While the TEAM places may not have been overly impressive (the Lady Titans 5th, the boys 7th), the efforts were impressive.
Individually, McKayla Williams was our top finisher. She covered the 2.0 mile course in 13:44 to finish 16th. She was closely followed by Abby Rich (17th, 13:52) and Hannah Williams (18th, 13:52). Rounding out the scorers were Aubrey Eddy (26th, 14:41) and Alexia Wilcox (37th, 16:25).
Austin Costley led the boys effort running 11:53 to finish 31st. Preston Williams (38th, 13:06), Weston Atkins (40th, 13:22), Steven Wilcox (45th, 13:44) and Willis Ellsworth (47th, 15:04) completed the scoring for the Titans.
At the Region Championships October 10th, five of the eight schools qualify for State. One of our main goals will be to have both TEAMS finish high enough to qualify. With hard word and commitment, this goal can be accomplished.

Athlete of the Week
Chosen as the first Titan Athlete of the Week was McKayla Williams. She has been working hard all summer and with some experience will become not just a good, but a great runner.

Parent/Athlete Night
I am tentatively planning on a meeting for all athletes and parents Thursday night at 7:00 pm at the high school. I am trying to get a college coach and physical therapist to come talk to us. The main purpose of the meeting will be to get acquainted with your parents, let them know what is expected of you (and them), tell them more about Titan Cross Country, give information about injuries and shoes, etc. Plan on being there and bringing your parents.

Schedule this week:
Monday- meet at the Syracuse track at 8:00 am. Tuesday- meet in room 2118 after school.
Wednesday- Davis Clipper Invitational at Layton Park. You will be excused at 1:45. The race schedule is: 3:30- Boys J.V.: 4:00- Girls Race: 4:30- Boys Varsity: 5:00- Open Race. Anyone can run this. If you have siblings, parents, friends, etc., who want to run, just tell them to be at the park in time to run.
Thursday- meet in room 2118 after school.
ALSO- Parent-Athlete Night at 7:00 pm at the high school.
Friday- Late Start day. We will work out in the morning. Meet at the school at 8:00 am.
Saturday- BYU Autumn Classic. The bus will leave about 6:15 am. Races begin at 9:00 am. I’ll give you more info later.

KEEP WORKING HARD!!! We are going to surprise some people when October comes around.

XC Update- August 17

DART CHALLENGE:
The Dart Challenge 5k Road Race was a good event for the Titans. It was also a fun event for the old coach. Many Davis alumni came back to run the race- it was great to see them return. Some of them had run the first Dart Challenge in 1992. That is one of the great things about this sport: you can stay involved as long as you want- and as long as the hamstrings hold out.
Abby Rich (21:25), McKayla Williams (21:27) and Hannah Williams (21:28) finished close together placing 14th -16th. They were closely followed by Aubrey Eddy, who placed 24th running 24:17. None of them felt too great about their races, BUT, in comparison to the race on the 4th of July, Abby improved by 46 seconds, McKayla by 35, Hannah by 1:15, and Aubrey by a whopping 2:17. Now, that’s improvement- and it will continue!!

For the boys, Preston Williams was our top finisher placing 24th in 20:34. Nick Hilton ran his first 5k ever and finished 38th in 21:53. Steve Wilcox was 41st in 23:04- he had to throw up during the race, which is not a real advantage. Michael Wade’s debut 5k resulted in a 24:35 finish. He misjudged the finish which cost him quite a bit of time. Clayton Bergloff ran 26:59- slower than what he was shooting for, but his times will drop as he continues to work hard.

WORKOUT SCHEDULE NEXT WEEK:
Monday- Meet at Fernwood Campground at 7:00 am, or at the Syracuse Wal Mart at 6:30 am if you need a ride.
Tuesday- Meet at Steed Park in Clearfield at 7:00 pm.
Wednesday- 4-6 mile training run on your own.
Thursday- Meet at Jensen Park in Syracuse at 7:00 pm.
Friday- 4-6 mile training run on your own.
Saturday- At this time, I do not plan on running the Grass Relays at American Fork. Several reasons, the biggest ones include no uniforms, eligibility not completed, not a full TEAM, etc. If we can get things taken care of in time, plans may change at the last minute. I am going to try to find a local road race to run if we don’t go to the Grass Relays. If there isn’t one, we will have a TEAM run- possibly at Mueller Park in Bountiful or the Mt. Ogden trails around Weber State. Both are beautiful trail runs. If that ends up the alternative, I will treat everyone to breakfast after the run.

IMPORTANT ITEMS:
Eligibility: Before you can be issued a uniform or run in a school-sponsored meet, you must have a physical on file at Syracuse (must be on a Form A, which I have at every workout), have paid your District Fee (in the office- I think it’s $35 this year), and had your eligibility cleared in the office. Please get this done ASAP.
Workouts: On the days when we don’t meet and when you can’t make it to the TEAM workouts, try to follow the workout schedule as closely as possible. The big key to your future success in this great sport is to be consistent in following the workouts.
XC Notebook (Bible): Many of you have copies. I have more made up now for the rest of you. Read a little of it now and then. There are many things included that can help you come closer to reaching your potential.

THANKS:
I want to thank each of you that are getting involved with the Syracuse XC TEAM. Of course the obvious goal is to become as competitive as possible in our region and state meets. However, the more important goal is build a program that will create opportunities for each and every one of you to grow and progress no matter how fast you run or where you place. I love this sport and have seen 100's of examples of personal growth that have resulted from a commitment to become the best athlete/person possible. In my 30+ years of coaching Cross Country and Track, I’ve never had an athlete tell me they regretted getting involved, working hard or being committed. I have had many tell me they regretted NOT being dedicated and NOT working hard to reach their potential. I hope when you look back, many years from now, you will have NO REGRETS!!!

XC Update- August 4th

This week was a great week for those that were able to go to the Uintah's for our high altitude camp. There was some great running and hiking, of course, and even better, some fun times. For those who couldn't go, here's what you missed: beautiful trail runs, a 23-mile run/hike to Red Castle Lake, good food, moose, cold "showers", rope swings, crazy games, and a chance to get to know each other a lot better. I sure had a great time- I hope those attending also enjoyed it. Next year, I hope we have as many at the camp as Davis had this year- that's the goal.

TEAM workouts this week:
Monday- 7:00 am at the Fernwood Campground trailhead. I'll be at the Syracuse Wal Mart at 6:30 am if you need a ride.
Tuesday- 7:00 am at Layton Commons Park. I have to be in Heber City for some school meetings. If the schedule is such that I can't make it back, Coach Talley from Davis will be there to run the workout.
Thursday- 7:00 am at Syracuse High.

On Saturday, August 18th, we will run the Dart Challenge in Kaysville. It's a 5k road race. Anyone can run it- your parents, brothers, sisters, anyone. It's a fun race. If you just want to run the race, I will cover the entry fee. If you want breakfast and a t-shirt, it will cost you some $$$. I'll send out the information in a few days.

The first "real" Syracuse Cross Country meet is actually scheduled for the first day of school (August 29th). It's the pre-region meet at Layton Commons Park. All of the region one teams will be competing. Hopefully, we will be able to field a full team by that time.

Try to make it to the scheduled workouts. I know I've talked to several of you that have conflicts and you are doing the workouts on your own. Please keep me posted as to how they are going. EVERYONE: get the mileage moving up. When the season gets going, it's hard to keep the mileage up because of the meets.

June- July Workouts

Syracuse Cross Country - 2007

ITEMS OF IMPORTANCE

If you don’t have access to e-mail, just bring a copy of your workout log to the Monday practices or get our addresses so you can mail them to us.
The workouts listed are for those who have been following the first three weeks of workouts as handed out in May. If you are just starting up now, follow the original (first three weeks) of the workout schedule.

IT IS IMPORTANT TO COMPLETE THE WORKOUTS AS LISTED AS CLOSE AS POSSIBLE.
All "TR’s" should be run at your VDOT training level pace as listed on Tables 3.1 and 3.2 (E/L Pace column). Don’t worry if you don’t know how to figure it out yet.
Following a regular lifting/strength training program can greatly enhance your success in the fall. We will open the weight room after our scheduled TEAM workouts on Mondays and Thursdays.

DON’T NEGLECT THE AB’S. Easy to do while watching TV, reading, etc.
Mountain Land Physical Therapy will be providing physicals to student athletes, probably July 19th. The cost is only $15 and the money will be donated back to the school. I’ll let you know on the date when it is finalized.

The High Altitude Camp will be held July 30th through August 3rd at Marsh Lake in the Uintahs. The $40 deposit and initial permission slip is due July 12th. The remainder of the $80 fee plus waiver and either a Physical or "B" Form is due on July 23rd.

WORKOUT TERMS USED
TR= Training Run - This just means running at a fairly constant pace (check out Tables 3.1 and 3.2 to see what your pace should be- use E/L column) which is not so hard it will have you wheezing, gasping, etc. Generally your heartrate should reach the 160-180 range during these runs. (It may be higher if it is hot.) These are your longest runs in terms of distance, although some TR’s may be longer, but not as intense.
FR= Fartlek Run - This literally means "speed play". It this type of workout you should vary your pace, terrain, etc. When done properly, it is as hard of a workout as you will have. Hilly trails, parks, etc. are good places for these workouts, although the roads will do.
TemR= Tempo Run - This is a shorter run at a hard pace. Check Table 3.2 for you "T" Pace. Your heartrate should get up into the 180-200 range for these workouts.
TrR= Trail Run - Use a variety of terrain, but be careful- watch out for turned ankles, rattlesnakes, etc. The pace should be about the same as your Training Runs.
Strides= 5-6 x 20-30 second runs at "fast and relaxed" pace using quick turnover. Concentrate on good running form. DO NOT SPRINT.

The second is for runners with some recent running/soccer background and a moderate fitness level. The third workout listed is for those with little or no distance running background. All of these workouts are for those who have completed the first three weeks of the training cycle.

DIRECTIONS TO FERNWOOD CAMPGROUND:
Going east on Hwy 193: Go east past HAFB to Hwy 89. Go south on 89 about ½ mile, then turn left (east) onto Valley View Drive. Go south about .75 miles, then turn left on Fernwood Drive. Follow Fernwood Drive until you come to a "T" in the road (can’t go any further). Turn right on Snoqualmie Drive. Keep going until you reach the parking lot at the Fernwood trail head.
From Gentile Ave: Follow Gentile east to Hwy 89. Go north on 89 to the stoplight at Cherry Lane (gas station and Grounds for Coffee are on the right). Turn right onto Valley View Drive. Go north for .50 miles. Turn right onto Fernwood Drive. Follow Fernwood Drive until you come to a "T" in the road (can’t go any further). Turn right on Snoqualmie Drive. Keep going until you reach the parking lot at the Fernwood trail head.

DIRECTIONS TO JENSEN PARK
Follow Bluff Road south to about 3300 south. The large park is located on the west side of Bluff Road.

First Workouts- May 28 to June 19

WORKOUT TERMS USED

These should not be included more than once a week during this phase of your training.

KEYS AND SUGGESTIONS FOR YOUR WORKOUTS

1.Remember to mail or e-mail your workout logs by Monday even if you are not completing the entire workout schedule as outlined. Send them to: rbuhrley@dsdmail.net
2. Don't increase your mileage too rapidly. Maximum increase should be no more than a 10% each week.
3. Run on the softest surfaces available. This will help prevent shin splints and is easier for your legs to recover for the next workout. Grass is great, as are trails, etc.
4. Change sides of the road when running in an area with little traffic and wide shoulders. That helps equalize the stress on the "downhill" side of your legs.
5. Be as consistent as possible in the time you run. It is tough on the body to run a hard workout in the evening and then come back the next morning with another hard one.
6. If you decide to run two-a-days, just go every other day. In other words, three workouts in two days. Check with me first if you are interested in two-a-days.
7. Warm up and down properly. Jog, stretch, and do some basic running mechanic drills for 15-20 minutes before and 10-15 after each workout. This is especially true if the workout is an intense one.
8. Use a variety of routes and terrain (trails are good). Don't run on the same route every day.
9. You can substitute time for distance. A 5 mile TR becomes a 40 minute TR if that is your normal pace.
10. Cross-train when you suspect an injury or when you feel "hammered". Biking, swimming, "power hiking" are good forms of cross training. KEY: try to keep the heart rate up close to the same level as when you are running.
11. 25-30% of your weekly mileage should come from your long run (Saturday for most runners).
12. Incorporate some strength training into your routine. There are several things you can do to help your strength level without having access to a gym, i.e. running hills, pushups, crunches, pull-ups, lunges, step-ups, etc.
13. Have good training shoes. Quality shoes help prevent injuries. Many running stores give discounts to high school runners. They are a better place to shop than discount sporting goods stores.
14. Find someone of the same running ability to work out with. That helps keep you motivated.
15. Recruit!! Find people new to the sport- encourage them to come to the workouts.

NOTE: For this first set of workouts, plan on meeting at the VITA Course trail head Monday mornings at 7:00 am and at STEED PARK Thursday mornings at 7:00 am. We will lift after the run when schedules permit.

DIRECTIONS: Directions to the VITA Course for the Monday morning workouts: Take I-15 south to the Kaysville 2nd north exit. Go east on 2nd north for approximately 2 ½ miles. Cross US 89, then make a quick left. Go east about 1/4 mile, then follow the road as it turns east towards the mountains. Follow the road about 1/4 mile. There is a parking lot on the left side of the road.
Steed Park for Thursday morning workouts: located at 300 north, 1000 west.
